The problem

Late screens, inconsistent bedtimes and "I'll sleep when I'm done" make mornings rough. Generic sleep tips ignore what you actually do at night, so nothing sticks.

Step by step

  1. 1For two or three nights, note when you get in bed, when you actually fall asleep (roughly), when you wake, caffeine after 2 PM, late meals, and screen use in the last hour before bed. No need for a medical sleep study app.
  2. 2Open ChatGPT, Claude or Gemini and paste the prompt below with those notes and your target wake time.
  3. 3Pick a wind-down you will actually do (for example phone charging outside the bedroom, dim lights, a short stretch or reading). Put a recurring calendar reminder 30–60 minutes before target bedtime.
  4. 4Set a consistent wake-up alarm for seven days, including weekends if you can. Shift bedtime earlier by 15–20 minutes every few nights rather than jumping two hours at once.
  5. 5If you snore loudly, gasp, or stay exhausted despite enough hours in bed, talk to a clinician; that can need medical evaluation. This plan is not treatment for insomnia or other sleep disorders.

Copy-paste prompt

Prompt
Help me reset my sleep schedule. Current pattern: usually in bed around [time], asleep around [time], wake at [time], work/school starts at [time]. Caffeine: [when]. Screens in the last hour: [yes/no, what]. Other notes: [noise, kids, shift work, etc.]. Target wake time: [time]. Give: (1) a realistic target bedtime and a 7-day shift plan if I need to move gradually; (2) a 30–45 minute wind-down routine I can actually keep, with phone/calendar reminder wording; (3) three habit changes ranked by likely impact for my situation; (4) what to do if I cannot fall asleep after 20 minutes. Plain language. Reminder: this is general wellness information, not medical advice for insomnia or other sleep disorders.
